Bigger Biceps and Triceps: A Targeted Arm Workout for Mass

    The Quest for Bigger Arms

Let's be real- who doesn't want a sleeve-splitting set of arms? It's often the first thing people notice, a universal sign of strength and fitness. But so many people spin their wheels, doing endless curls with nothing to show for it. The problem isn't a lack of effort; it's a lack of strategy.

To build impressive arms, you need a plan. You must target arm muscles on both sides of the bone- the biceps and the triceps. This isn't just about aesthetics; it's about building balanced, functional strength. This article is your no-fluff guide, your bigger biceps and triceps workout designed for one thing - mass.

    Understanding the Anatomy

Before we lift, let's learn. Your arm isn't just one big muscle.

    • •Biceps Brachii - this is the muscle on the front of your arm you're probably most familiar with. Its main job is to flex your elbow (curl) and supinate your forearm (turn your palm up).
    • •Triceps Brachii - this three-headed muscle on the back of your arm is the real MVP of size, making up roughly two-thirds of your upper arm mass. Its job is to extend your elbow (straighten your arm).

See? If you're ignoring triceps, you're leaving a huge amount of growth on the table.

The Best Bicep Exercises for Mass

For biceps, we want a combination of a heavy mass-builder and an exercise that provides a great stretch.

    Barbell Curl

This is the king of bicep exercises for a reason. It allows you to load up the most weight, which is essential for progressive overload.

    • •Stand with your feet shoulder-width apart, grabbing a barbell with an underhand, shoulder-width grip.
    • •Keeping your elbows pinned to your sides, curl the bar up toward your chest. Squeeze your biceps hard at the top.
    • •Lower the bar slowly and with control. The negative portion of the lift is just as important as the curl up!

    Incline Dumbbell Curl

This is my favorite for really hitting the long head of the bicep. The incline position puts your biceps on a deep stretch at the bottom of the movement, leading to an incredible contraction at the top.

    • •Set an incline bench to about 45-60 degrees.
    • •Sit back with a dumbbell in each hand, letting your arms hang straight down. Your palms should face forward.
    • •Curl the dumbbells up, one at a time or both together, focusing on that mind-muscle connection. Squeeze at the top, then lower under full control.

The Best Tricep Exercises for Mass

For triceps, we're going to hit them from a couple of different angles to ensure we're developing all three heads.

    Skull Crusher (Lying Tricep Extension)

Don't let the name scare you. When done correctly, this is one of the absolute best bicep tricep exercises for packing on tricep mass. It directly targets the biggest part of your tricep, the long head.

    • •Lie on a flat bench with an EZ-bar or two dumbbells held directly above your chest.
    • •Keeping your upper arms stationary, hinge at your elbows to lower the weight toward your forehead.
    • •Get a good stretch at the bottom, then powerfully extend your arms back to the starting position, flexing your triceps hard.

    Tricep Pushdown

This is an amazing isolation exercise to finish off the triceps and get a crazy pump. The constant tension you can get from a cable machine is fantastic for hypertrophy.

    • •Stand in front of a high-cable pulley with a rope or straight-bar attachment.
    • •Grab the handle, pin your elbows to your sides, and press the weight down until your arms are fully extended.
    • •Squeeze for a second at the bottom before letting the weight return to the starting position in a controlled manner.

Your Arm Workout for Mass Blueprint

Here’s how to put it all together on your arm day. Focus on good form over heavy, sloppy weight. Rest 60-90 seconds between sets.

    • •Barbell Curls: 3 sets of 8-10 reps
    • •Skull Crushers: 3 sets of 8-12 reps
    • •Incline Dumbbell Curls: 3 sets of 10-12 reps
    • •Tricep Pushdowns: 3 sets of 12-15 reps

This simple but brutal workout hits every muscle fiber you need to stimulate growth. The key is to get stronger over time. Add a little weight or an extra rep whenever you can.

Tracking your lifts is crucial for this. It's easy to forget what you lifted last week, but an app like FullBody AI takes the guesswork out of it, ensuring you're always pushing for progress and applying that progressive overload systematically.

Remember, consistency is what builds bigger biceps and triceps. Stick to this plan, eat enough protein, and get plenty of rest. You'll be needing bigger shirts in no time. 💪
